Nearly everyone new to running assumes that the point is to go as hard as you comfortably can, that a run only counts if it leaves you gasping, and that slowing down is a form of failure. It is a natural assumption and a mistaken one. Some of the most robust findings in exercise science point the other way, suggesting that easy, conversational running, the kind slow enough that you could hold a conversation throughout, is not a lesser version of the real thing but often the more valuable one. It builds fitness more effectively than most people expect, and it appears to deliver the health benefits of running more reliably than pushing hard does. Both of those claims are counterintuitive, and both are well supported.
Slow running is how you build the engine
The first surprise is that running slowly is one of the best ways to eventually run well, a fact that even elite endurance athletes organize their training around. In a controlled study, Thomas Stöggl and Billy Sperlich compared training approaches in well-trained endurance athletes and found that a polarized program, one built mostly on high volumes of low-intensity work with only a small share of hard efforts, produced significantly greater gains in measures like maximal oxygen uptake and time to exhaustion than threshold, high-intensity, or high-volume training did.
The reason lies in what easy running does to the body. Running at a gentle, aerobic pace stimulates the slow, foundational adaptations that endurance depends on: more and better mitochondria in the muscles, improved ability to burn fat for fuel, and denser networks of small blood vessels. Importantly, it produces these gains at a low cost in fatigue and injury risk, which means you can accumulate a great deal of it and still recover to train again. Hard running develops important things too, but you can only tolerate so much of it before it breaks you down. The paradox that experienced runners eventually internalize is that going slow most of the time is what allows the occasional fast session to do its work, and what lets the whole system improve rather than simply exhaust itself. Slow running, in short, is not the absence of training; it is most of the training.

Slow running is also the healthier dose
If the performance case for easy running is surprising, the health case is more surprising still, because here going harder does not just add less benefit but may add none. In the Copenhagen City Heart Study, researchers led by Peter Schnohr followed joggers over many years and found that light joggers had the lowest mortality, moderate joggers did well too, but strenuous joggers had a death rate that was statistically indistinguishable from that of people who did not jog at all.
This produced what the researchers described as a U-shaped relationship, in which a little to a moderate amount of gentle jogging carried the biggest survival advantage, and very hard, very frequent running gave that advantage back. The practical dose they landed on was modest and reassuring: something like one to two and a half hours a week, at a slow to average pace, spread over no more than a few days. For anyone running to be healthier rather than to compete, this reframes slow running entirely. The easy pace is not a beginner’s compromise to be outgrown but appears to be the target itself, the sweet spot where the benefits are greatest and the wear on the body is least. You do not have to suffer to get the payoff, and past a point the suffering may cancel it.
The sensible reading
None of this means hard running is worthless or that you should never push, and it is worth being precise about that. The polarized training model that works so well still includes a slice of genuinely hard effort; the finding is about the balance, roughly a lot of easy and a little hard, not about eliminating intensity altogether. And the Copenhagen results, striking as they are, come from observational data, which can show associations but cannot fully prove that strenuous running itself causes the loss of benefit, and the claim that heavy exercise is actively harmful remains debated among researchers. Individual circumstances, goals, and health all matter.
With those caveats in place, the through-line is clear and genuinely freeing. Slow running is beneficial not as a consolation for those who cannot go faster but because it is the pace at which the body adapts best, recovers fastest, and, for health purposes, gains the most while risking the least. The most common mistake recreational runners make is the opposite of laziness: they run their easy days too hard, turning every outing into a moderate slog that is neither restful nor properly stimulating. The evidence suggests that slowing down, letting the easy runs be genuinely easy, is not giving up on the benefits of running but is, in large part, how you actually collect them.
